Sleep Cycle Calculator: Find Your Perfect Bedtime

Calculate the best time to fall asleep or wake up based on 90-minute sleep cycles. Wake up refreshed, not groggy.

What Is a Sleep Cycle?

A sleep cycle is a roughly 90-minute period during which your brain moves through all stages of sleep — from light sleep, to deep sleep, to REM sleep — before starting the cycle again. Most adults complete 4 to 6 full cycles per night, depending on how much sleep they need.

Waking up in the middle of a cycle, especially during deep sleep, leaves you feeling groggy and disoriented. Waking up at the end of a cycle, when your brain is naturally approaching a lighter stage, lets you wake up feeling refreshed and alert.

The 90-Minute Rule Explained

Your body has an internal circadian clock that regulates sleep, but the 90-minute sleep cycle is separate from that clock. It is driven by something called the ultradian rhythm — a shorter biological cycle that repeats throughout the day and night.

Researchers at Stanford University and the University of Chicago have studied sleep cycles extensively. They found that people who wake up at the end of a sleep cycle report less daytime sleepiness and better cognitive performance than those who wake up mid-cycle.

How Falling Asleep Affects the Math

The calculator adds 14 minutes to your bedtime because that is the average time it takes a healthy adult to fall asleep once they get into bed. If you fall asleep faster or slower than that, you can adjust accordingly.

For the wake-up time mode, the calculation works backward from your desired wake time, subtracting complete 90-minute cycles to find ideal bedtimes.

How to Use Your Results

Pick the result that works best with your schedule. If you need to wake up at 7:00 AM and the calculator suggests 10:46 PM, aim for that time. Even being within 15 minutes of a cycle endpoint is better than hitting the middle of a cycle.

Consistency matters more than perfection. Try to go to bed and wake up at similar times every day, even on weekends. This helps train your circadian rhythm and makes falling asleep and waking up easier over time.

Important Limitations

  • This tool assumes a 90-minute cycle, but individual cycles can vary from 80 to 110 minutes.
  • Sleep quality matters as much as quantity. Six complete cycles of poor sleep is not as restorative as four cycles of high-quality sleep.
  • Stress, caffeine, alcohol, and screen time before bed can disrupt cycle timing.
  • The calculator does not account for individual differences in sleep needs. Most adults need 7–9 hours total.
